Leave it at 1% for the whole session, jog intervals and walk intervals alike. It roughly offsets the lack of air resistance indoors and you will not feel it.
Beginner tips
- Set both speeds before you start, so you are not deciding mid-interval.
- Step onto the side rails to change speed, then step back on. Do not jump speeds mid-stride.
- Keep walking during the recovery. Standing still makes the next jog harder.
Ranges, not prescriptions
These are the speeds most beginners start in, not a target to hit. Height, weight, stride length, and training history all change what a given number feels like. Pick by effort and adjust. If you have a health condition, check with a doctor before starting.
How to find your own speed
One test, and it takes two minutes.

Warm up for five minutes at 3.0 mph
Incline 1%. Do not skip straight to jogging.

Set 4.0 mph and jog for two minutes
Give your breathing a chance to settle rather than judging it after twenty seconds.

Say a full sentence out loud
Comfortable, in one breath, means the speed is right for easy running. Broken into three-word chunks means slow down.

Adjust by 0.5 mph and repeat
Step onto the side rails to change the speed, then step back on. Do not make big jumps mid-stride.
Why 1% incline
Running outdoors, you push through air. On a treadmill the air stays still, so the same pace is slightly easier. A 1% incline is the common adjustment for that, and it is small enough that you will not feel it.
0% is fine too, especially in your first few sessions. What is not a beginner setting is 8% or 10%, which loads calves and Achilles tendons hard. More on incline here.
Turning speeds into a session
Once you have a walk speed and a jog speed, a treadmill session is just switching between them on a timer.

Treadmill mistakes worth avoiding
- Holding the handrails. It takes weight off your legs and changes how you run. If you need them, the speed is too high.
- Copying the machine next to you. Different body, different training history, different session.
- Changing speed mid-stride. Step onto the rails first. Large jumps are how people stumble.
- Drifting toward the front. If you keep creeping up to the console, the belt is faster than your natural stride.
- Watching the timer. It makes every minute twice as long. Cover the display and let audio cues run the session.

Frequently asked questions
What speed should a beginner run on a treadmill?
Most beginners jog between 4.0 and 5.0 mph (6.4 to 8.0 km/h) and walk their recovery intervals at 3.0 to 3.5 mph (4.8 to 5.6 km/h). Pick by effort: if you cannot say a full sentence out loud, slow down.
What incline should a beginner use?
1%. It roughly offsets the lack of air resistance indoors. 0% is fine in your first few sessions, and inclines above 3% are worth building up to rather than starting with.
Is 4 mph running or walking?
It depends on your height and stride. For many people 4.0 mph is a very fast walk or a very easy jog, which is exactly why it is a good place to start testing.
How long should a beginner spend on a treadmill?
About 30 to 35 minutes per session, including a 5 minute warm-up walk and 5 minute cooldown, three times a week.
Should I increase speed or time first?
Time. Build how long you can jog comfortably before you make the jogging faster. Speed improves on its own as a byproduct of consistency.
